Am I Getting Enough Protein? Protein is probably one of the most talked about macros when it comes to training, gaining muscle mass and optimising recovery. But how much is enough?! And are you reaching evidence-based targets to support your goals of either gaining or maintaining lean mass? The first thing you need to know is that ALL sports nutrition requirements differ based upon training frequency/duration/intensity, anthropometric measures (i.e height, weight, body composition), gender, and desired training goals. To a degree, genetic variability can also impact tailored nutrition strategies and training outcomes. Signs you may NOT be getting enough protein in your training diet: 1) You are constantly hungry: Protein is a key macro that helps you feel full 2) You aren’t putting on muscle mass: Getting enough energy in general is also important here, but we will cover that in detail in a future blog! 3) You aren’t gaining strength or preferable training adaptations: Note: Your training also needs to be targeted and paired with your nutritional approach to achieve what we are talking about here 4) You get sick regularly: Proteins play a role in both adaptive (remembered) and innate (immediate and already existing) immunity (1) 5) You are taking a long time to recover from injury: After being injured, adequate protein intake (as well as sufficient calories and other potential micronutrients) can help mend soft tissues, joints, ligaments and bones. So which foods in the diet and ingredients in Workout Meals contain protein? (2) For the general population we usually recommend 0.8-1g/kg protein daily for best health. As a percentage this is 15-25% of your total calories consumed daily. If you are more active, these requirements naturally increase (as do carb and energy requirements! Check out our Fuel Up meals here) For building or maintaining muscle mass with the goal of positive muscle protein balance, an overall daily protein intake in the range of 1.4–2.0 g protein/kg body weight daily is sufficient for most exercising individuals. This amount will likely be less on rest days. This protein intake should be spaced out across the day in 5-6 protein hits with 3-4 hours between eating for best results. Extremes never end well. Too much "healthy" food or too much "junk" food wreaks havoc on your physical and mental health. The best solution is a balanced approach to nutrition for long-term success. How many times have you seen the person "only eating veggies and chicken" stack the weight right back on months after losing it, and someone eating only junk food be told by doctors they're eating themselves to death? Like any aspect of your life, a "balance" sounds easy. But it's an art. And a tough one to acquire. This article will outline how to successfully reach a balance with your nutrition in order to achieve long-term weight loss success. Consistency for the best fat loss results The best thing you can learn about nutrition is that it's near impossible to say one food is "healthier" than another, without understanding the context in which it's said. Lettuce is "unhealthy" -- Example 1: Jerry is malnourished and only eats salads. Low on iron, protein, and other key vitamins and minerals, another lettuce leaf is rather "unhealthy." Jerry should look to getting sources of healthy fats, and protein, for a balanced diet consisting of key vitamins and minerals. Lettuce is "healthy" -- example 2: Tony works as a security guard, and doesn't prepare any fresh vitamin and mineral boasting meals. Dinner is more often than not, fast food, or chocolate bars from his office vending machine. Weekends are spent drinking more than 4 standard drinks per sitting, and Tony doesn't get anywhere enough fibre. Therefore, Tony needs more fibre and in the context of eating lettuce for Tony becomes "healthy." The point is, food really is only healthy or unhealthy depending on context. That's the first thing to understand. Because once you do, you realise that in the right context, NO foods can be off-limits. That then provides mental clarity to help you undertake a "diet" -- knowing you're not starving or restricting yourself too much on the foods you like. And this isn't my opinion. It's the finding of scientists that have discovered that a “flexible” dieting approach leads to better long term fat loss, less depression and anxiety, with subjects LESS likely to overeat (1-3). The 80/20 rule: Flexible dieting to lose body fat You might have heard people talk about how 80% of your dietary requirements should come from foods high in fibre, vitamins, and minerals. For example, chicken breast, steak, vegetables, and fruit. This is a great strategy. The 20% refers to "junk foods" -- foods like chocolate, chips, donuts, etc. It's far better to have 10-20% of your daily intake from "junk" foods, whilst staying in a calorie deficit (eating less calories than you burn) than thinking you're going to eat nothing but "clean" foods (chicken and broccoli) for 10 weeks. Because as we learnt, this doesn't allow for long-term results (1-3). The body will fight you tooth and nail to restore the fat you've lost, by increasing your hunger so you fill out your fat cells (gain back the lost fat!) again (4). So, we fight this by allowing for 20% of our daily foods to come from the "junk" options we like. Because as scientists conclude, obtaining from certain foods leads to "low dietary restraint and binge eating" (5). The aformentioned research reports that strict dieting strategies, but not flexible dieting strategies, are associated with eating disorder symptoms and higher body mass in dieters (3). In other words, trying to eat "perfectly" all the time means you're likely to develop an eating disorder and likely to be heavier, too. The simple conclusion is: don't cut out anything from your diet when "dieting", just simply eat less "junk food" and other higher calorie foods if you want the best fat results possible. Real-world example: A balanced diet to lose belly fat Let's say your 20% calorie deficit meant your overall macronutrient profile was: Protein: 150 grams = 600 calories Fat: 80 grams = 720 calories Carbohydrates: 140 grams = 560 calories That gives us a total of 1,880 calories. 20% of this is 376 calories, meaning you can enjoy this amount of "junk" food a day if you feel like it. That's: - a Krispy Kreme donut (190 calories) - Mars bar (230 calories) - Small 35 gram back of potato chips (184 calories). The rest of your carbohydrates and fat would come from alternatives that have more micronutrients, rice for the carbohydrates for example, and avocado and olive oils for the fats. Balance. That's what it's about if you want success. The current Dietary Reference Intakes (DRI) report by Food and Nutrition Board of the Institute of Medicine lists the upper limit of added sugars as 25% of total calories (6). Another review found that 20% of total calories from added sugars is roughly the maximum amount that won’t adversely water down a diet’s concentration of essential micronutrients (7). Everyday, it's critical that you: - Eat your protein numbers daily as set by a qualified nutritionist - Eat 50 grams of fibre This is critical: recent reviews suggest "the ideal (fibre) intake should be more like 50 g/d to prevent colitis and colon cancer" (8). And protein is superior for keeping us full (9), thus crucial to a successful fat loss diet to prevent overeating. Once your protein and fibre intakes have been taken care of, then and only then can you look to your "20% junk food" options. Fat loss success depends on a balanced approach to dieting; creating this balance every day, and not going to any extremes on either end of the scale. Week off the Gym Say a word about a week off the gym, and most gym-goers will start freaking out that their gains are about to disappear. And who can blame them? We've been taught that more is more, so how can NOT turning up to the gym be better for muscle growth? Well, it just might be, and this blog is gonna tell you why. So take a deep breath, leave your previous beliefs behind, and take a little walk down science lane with me. You may start scrolling. Should I Take A Week Off The Gym For More Muscle Growth? There are always gym folk that swear a week off leads to colossal losses in strength AND size. Then, there are those that tell you how good it is for the mind, your energy, and muscles and joints. So who's right? Well, let's start with this beacon of scientific truth: it takes three weeks of NO training before you lose muscle mass. Read that last sentence again -- it simply shuts down the "a week off leads to a loss of gains, bro!" ideology. Great, now we can go further ... This research compared a group that trained continuously for 24 weeks to another group that took a 3-week break after every 6 weeks. And guess what they found? No difference in the strength or muscle growth between both training groups! Moreover, this research measured strength differences for squats and bench presses after a 14-day break, testing subjects before and after. The results? No differences in strength afterwards. And interestingly, the authors noted: "Levels of plasma growth hormone (58.3%), testosterone (19.2%), and the testosterone to cortisol ratio (67.6%) increased .." Now, a boost in muscle growth hormones isn't bad, but that doesn't always mean more growth will come as a result. The authors state: "Changes in the hormonal milieu during detraining may be conducive to an enhanced anabolic process, but such changes may not materialise at the tissue level in the absence of the overload training stimulus." In English, whilst taking time off from the gym might help us with favourable muscle growth hormones, it doesn't mean we're going to grow more muscle without actually training at the same time. So it might all be redundant -- which is the perfect time to deliver another home truth about our muscle growth: a boost in testosterone within our normal limits (in other words, not taking steroids) doesn't result in additional muscle gains. And you can bet my world shattered when I first learnt that years ago. But shattered dreams aside here's what we've learned together during this blog: - We're not going to lose size or strength during a week off - We might get a little boost in muscle-building hormones - Which won't lead to more muscle gains in a general sense So, where on earth are the further benefits of a week off then? Well, I would speculate (if I may) that given research reveals lower testosterone decreases physical work and performance, a week off, and thus a boost of testosterone, isn't a bad idea per see; we saw that play out in the 14 days squat and bench press study above. I'd also add that low testosterone has also been found to cause fatigue, loss of vigour, irritability or depressed mood, poor concentration, and disturbances in sleep. Also, higher levels of testosterone have been found to be better for our mood. So, superior mood resulting from a week of recovery may just translate into better workouts -- or at least -- the desire to HAVE better workouts? Sign me up. Also, you know that feeling when you've trained hard for weeks, maybe not gotten quite enough rest -- and turned up to the gym fatigued? Well, that's likely because of lower testosterone levels and thus overtraining, which research has found occurs when excessive training minus adequate recovery happens. That's probably a sign it's time to take a week off. When To Take A Week Off The Gym But is there a guideline here generally? Not really. There are no scientific principles that I'm aware of, but if I had to speculate on time frames, I'd say maybe every 12-16 weeks. But again, if you're recovering well with adequate protein and sleep, you might wait for 20 weeks. There's one piece of broscience that tends to ring true: "listen to your body, bro." So what's our takeaway? Well, a week away from resistance training shouldn't hinder strength or muscle size according to current research. A week off results in a boost in muscle-building hormones, which won't mean more muscle growth, but perhaps a better mood for when we return to training. A better mood might translate into better workouts, and thus a new and improved mindset to training. How to Understand Fitness Food Nutrition Labels Properly Most people look at a nutrition label and are confused. Whether it's fitness food meals or anything off the supermarket shelf, there are a whole heap of numbers, percentages, and grams and not a lot of clarity. So, this article will detail how to read them quickly and properly, so you can smash your health and fitness goals. Let's go. Whether it's one of our delicious fitness food meals or a food product you buy elsewhere -- turn it around, and you get something like this: As you can see, there are four parts to a nutrition label. Let's start at the beginning: 1. Understanding Serving Information on a Nutrition Label Here's a closer look: As we can see with this example food product, there are FOUR servings per container. And the serving size is one cup. A little trick the food industry does to make it seem as if you're consuming fewer calories: they have the product as anywhere from two to ten servings, but have one serving size as a small portion of the product. For example, one chocolate bar could be listed as TWO servings, but let's be honest: who is consuming half one day and half the next? So when you look at it you might say: "Oh, it's only 250 calories!?" But you're failing to recognise that is for just ONE serving, and that you'll actually consume 500 calories because there are TWO servings. And in the product above as you can see -- eat the whole thing, and you better remember you're getting four times the amount of calories written on it. So in this section, you'll get the serving sizes mostly in grams of cups as you can see. Alright, let's move on to calories. 2. Understanding calories on a serving label This part is self-explanatory -- per serve you get 280 calories. And with four servings (if you ate the whole pack) you'd get 1,120 calories. Now depending on your goals, this is important information. You know you need to be in a deficit to lose weight, and a surplus to grow muscle. So, if you had to eat 2,200 calories to LOSE weight, then eating this whole food product would give you half of your daily intake. But this is why people prioritise fitness food meals like ours, as they tend to have lower calories with more protein, which brings us to our next point. 3. Understanding Nutrients on a Serving Label Alright, you can't go a day without your goodies. I'm of course talking about your nutrients -- your macro and micronutrients. Macronutrients are the fancy term for your protein, fat, and carbohydrates. You have your unique amount of macronutrients for fat loss or muscle growth (more for muscle growth) which all tend to prioritise enough dietary protein. We want around 1.5 grams at least of our body weight in kilograms of protein per day and should aim for around 25-40 grams of protein per meal (roughly). This is where you'll see how much protein is in your meal. And this explains why our fitness food meals fly off the shelf everywhere -- we know how important this is for you! You'll also see the macronutrient subtypes: saturated fat (as seen below) is a subtype of fat. Fiber and sugars are a subtype of carbohydrates. This includes the type of fat (monounsaturated for example, or saturated as seen in our example below). We can also learn about the vitamins here, too. These are our micronutrients. We can see vitamin D is listed, and so are calcium, iron, and potassium. And these all represent a percentage of our recommended daily values, which brings us to the fourth and final category on a nutrition label. 4. Understanding Daily Value Percentages on a Serving Label Take a look at this: The percentage of Daily Value (%DV) is the percentage of the Daily Value for each nutrient in a serving of the food. So in our example above, you can see for calcium, for example, this food product has 25% of the daily recommendation -- expressed in grams, milligrams or micrograms (depending on which one it is). We do not want to eat more than the daily recommended percentage each day. This also allows us to see how much of a specific macronutrient or micronutrient is present. In our example above, we can see there's zero per cent vitamin D. However, there's 37% of our recommended daily sodium intake, so that's something to keep in mind. Generally speaking, 5% daily value or less is considered low, whilst 20% or above is considered high. And chances are you're reading this on our website because you're interested in obtaining the best physique possible. When I was overweight, when I was a good 10 to 15 kilos over my normal weight and my clothes don’t fit! I feel uncomfortable, I have kids hanging off me and I can’t even wear the clothes I previously wore. So, I had to go out and by new clothes for my wardrobe that I don’t even like or feel comfortable with. So being able to lose that weight and be active with my kids and feeling comfortable in what I am wearing, regardless of if it’s to go to the beach or going out. Feeling healthy and happy in my body is important. What is your favourite Workout Meal? My favourite Workout Meal has to be the chicken parmigiana. It just has everything I could want! Yes, it’s a low carb meal so it is great for weight loss, but it just has everything you could possible want! It’s got your side of veggies, it’s got chicken, cheese and sauce. I know it’s going to be lower in calories because it hasn’t got those added carbs. It’s a great lunch but if I want it for dinner, I know I have a few more calories up my sleeve so I could add my own mash or any sides that I want because it’s such a low calorie meal Would you recommend Workout Meals? Reason 1: They're Great For Growing Your Quads Most people opt for squats on leg day because they work the quads very well. Firstly, let's take a closer look at our quads: The quads get their name because there are four (hence the word "quad") muscles within them. And doing squats will work all of these muscles except your rectus femoris. Three out of four is pretty good going! So for a solid looking pair of quads, make sure squats are part of your leg workout routine. Reason 2: You'll Be Able To Jump Higher A very recent study found that in comparison to leg extensions, squats allowed the subjects to jump much higher. This is because squats are working so much more of our lower bodies that our ability to produce force is therefore greater. If you're playing sports like AFL or basketball that require jumping, make sure squats are finding a way into your gym routine! Also on the way up during a squat, our hip extensor forces produce the largest powers followed by the ankle plantar flexors (extension of the ankle) and then the knee extensors (quads and knees). The hip and knee extensors also provide the initial bursts of power on the way up when we're squatting. The ankle extensors and a second burst from the hip extensors add power during the latter half of the ascent. Load transfer core muscles during squats: your glutes, hip adductors, and rectus femoris. The first two muscles are worked well in squats, but the rectus femoris as we've learned is not. So as you can see, we are working not only our quads and glutes well during squats but key stabiliser muscles and joints which might help prevent injury in daily life. Balance and poor core stability are all measured by performance during squats when injury assessment takes place. So, prevent some potential injuries by ensuring squats form part of your gym routine; it's that simple! Reason 4: You'll Be Able To Run Faster Given squats improve force and power output, they'll also increase your sprinting speed. In this study, fourteen soccer players tested their vertical jumps and sprint times and then did full squats and weighted squat jumps. And guess what happened? Both squat variations resulted in faster sprint times! Reason 5: You'll Feel Unstoppable You can do leg extensions, leg presses, and any other leg training variation. But nothing feels like a few sets of deep squats! All the "help" from machines is taken out and your body is left to fight alone to push out every rep. I have bought ready-made meals in the past and they haven’t been up to scratch. But these taste so good you would honestly think they were made that day. What’s it like to 80 kilos? I have lost 80kgs over the past few years and have managed to maintain that. I can’t even begin to explain the confidence it has given me. My favourite Workout Meals is Thai Green Curry with Cauliflower Rice. I usually tend to avoid curry because it can be really high in fat and really high in carbs. But not this one! This one is delicious, its healthy and I am so excited that I can finally eat curry as well as maintain my weight. Was there anything that surprised you from Workout Meals I was really surprised by the variety of food that Workout Meals had to offer. I always thought that losing weight meant having to eat boring chicken breast, broccoli and brown rice every night, but it really isn’t! Low Carb Diets For Weight Loss There are many ways we can lose weight; we just need to ensure we are consuming fewer calories than we burn. But obviously, you need more direction than that! You can choose a high carb diet, lower carb diet, or something in between. This blog will focus on how a low carb diet can help you lose weight, and why you might choose to follow one to reach your fat loss goals. "Low-carb" might mean different things to different people. One person's low carb might be higher than another, but in the ketogenic diet, for example, low carb is roughly 20-50 grams per day. There are many reasons people follow low carb diets, and they are: 1. They don't like eating carbohydrates 2. They get tired from eating carbohydrates 3. They prefer the taste of fats and prioritise them 4. They think carbohydrates make them fat Points 1-3 and perfectly fine reasons to follow a low carbohydrate diet. But number 4 is totally incorrect! Number one is self-explanatory, if you don't like eating carbs, hey, don't let us stand in your way! If you don't like them, don't eat them. Number two is perfectly viable. This isn't all just in your head. In fact, it's in your pineal gland. But let's back it up for a sec: every time we eat carbohydrates, we raise our plasma level of the amino acid tryptophan. Tryptophan is an essential amino acid found in animal and plant-based proteins. And it's significant because it helps our body produce serotonin, which is the precursor to melatonin in our pineal glands. And it's the melatonin created here that finishes off the job of making us sleepy. This of course can be advantageous if you WANT to feel tired before bed. But some people don't want this during the day. There are ways to counteract this, though. Research right here in Australia reveals that high glycaemic index (GI) carbohydrates make us more tired. I’m sure you’ve felt that after a large slice of cake! It's also important to note that consuming protein with carbohydrates is a better strategy for not feeling as tired. This is because the consumption of protein brings along with it all the other amino acids too, which compete with tryptophan for uptake into the brain. So, instead of it being a race of just tryptophan headed for the brain, it becomes a race between tryptophan and all the other amino acids from your protein (there are 20 amino acids altogether). And that's a race a lot harder to win for tryptophan, and you don’t, therefore, get as tired. So you can have a high GI sweet at lunchtime if you're consuming fats and protein with it; it should reduce the magnitude of how tired you feel. So, that’s how carbs make you tired. If you want to avoid it, consume protein with them, and opt for low GI carbohydrates where you can! Now to number three, some people prefer fats over carbohydrates for taste. And that's fine. Some would rather indulge in butter, cheese, full cream milk, olive oil, and other sources. Whatever floats your boat. But keep in mind that fats have 9 calories per gram, so you have to factor that into your total unique daily intake of macronutrients (protein, fat and carbs) for weight loss. This leads us to number four; carbs don't make you fat. I mean, they will if you eat them to therefore consume more calories than you burn, but that isn't the point. The point is that carbohydrates, in the absence of a calorie surplus, don't make you fat. So, if you can eat 1900 calories before you gain weight, then eating 1800 calories from carbohydrates won't make you gain weight. Now of course you wouldn't do that, but I mention it to make a point. This is referred to as the "carbohydrate-insulin hypothesis of obesity", and has been disproven by scientists many times. One example is in this review where 32 studies were examined, and the conclusion was that low or high carbohydrates diets made no difference in weight loss. The science is clear, whether you opt for low carb or high carb, the fat loss results are the same. This is good news if you want to follow a low carb diet: you won't be at a disadvantage. To conclude, you can opt for a low carbohydrate diet if: - You don't like eating carbohydrates - You get tired from eating carbohydrates - You prefer the taste of fats and prioritise them But don't follow one if you think carbohydrates inherently make you fat, because they won't! A low carb diet is a perfectly viable option for weight loss; so if you find that easiest to follow then go right ahead! The best diet for weight loss is the one you can stick to long term. Gluten Free Foods No matter where you've been over the last few years, you've heard about gluten and gluten-free diets. They are beneficial for some, but why? And what is gluten anyway? This article will address all of this, so you can understand if a gluten-free diet is for you. To Gluten or Not To Gluten? Many won't be able to tell you that gluten is a protein. It's the main storage protein of wheat grains, made up of hundreds of related but distinct proteins, mainly: - Gliadin- Glutenin Similar storage proteins exist (called secalin) in rye, barley (called hordein), and oats (called avenins). They are collectively referred to as "gluten." So where do we find gluten in our diets? Gluten In Our Diets Wheat is commonly found in: breads baked goods soups pasta cereals sauces salad dressings roux Barley is commonly found in: malt (malted barley flour, malted milk and milkshakes, malt extract, malt syrup, malt flavouring, malt vinegar) food colouring soups beer Brewer’s Yeast Rye is commonly found in: rye bread, such as pumpernickel rye beer cereals And oats are obviously self-explanatory! Then we have Triticale, a newer grain, specifically grown to have a similar quality as wheat while being tolerant to a variety of growing conditions like rye. It can potentially be found in: breads pasta cereals Great, so now you know what gluten is and where to find it; but why is it harmful to some people? Well, gluten from wheat, barley and rye can in some cause damage to the small intestine, which results in the malabsorption of nutrients. And those who experience this suffer from Celiac disease; an inherited autoimmune condition. Scientists say that for every case diagnosed, there are around 5-10 that remain undiagnosed. Sufferers experience gastrointestinal complaints such as: - Abdominal pain- Diarrhea- Unintentional weight loss- Constipation. Some may also have extra-intestinal symptoms such as iron deficiency anemia, reduced bone density or osteoporosis, infertility, miscarriage, skin rash (dermatitis), depression, elevated liver enzymes, neuropathy, and headaches. How Can I Test To See If I have Celiac Disease? There are two ways to do it: - Take a blood test, which will look for antibodies that incorrectly interact with the gluten protein. - Biopsy from your small intestine. People with a positive blood test will likely need to have a biopsy. This is a process in which a small tissue sample is taken from your intestine and checked for damage. But What About Those Who Are Not Celiac? Some people restrict gluten from their diets, reporting an improvement in gastrointestinal and nongastrointestinal symptoms. And others with irritable bowel syndrome (IBS) avoid gluten, reporting it helps with symptoms. We also have a lot of research to say that those who consume wheat, rye, and barley (and who definitely don't have celiac disease) can experience typical IBS-like symptoms, including abdominal pain, bloating, and bowel habit disturbances, as well as fatigue. This has led to what is called nonceliac gluten sensitivity (NCGS). This is the diagnosis for patients who don't have celiac disease or a wheat allergy, but who exhibit IBS-like gastrointestinal symptoms after ingesting gluten-containing food, and who have an improvement in these symptoms on a gluten-free diet. Gluten-free For a Better Mood? There's plenty of research coming to light to show people experience better moods by abstaining from gluten when they have gluten-related disorders. Exactly why though isn't known.Three randomised-controlled trials and 10 longitudinal studies comprising 1139 participants fitted the inclusion criteria in the above link, which found a gluten-free diet significantly improved pooled depressive symptom scores in gluten-free diet-treated patients. The best thing to do is to keep an eye on yourself and how you behave following gluten. Do you feel discomfort after eating it? Does it go away when you eat the same meal, but without gluten? You can try keeping a mood/gastrointestinal food diary for 14 days and writing down how you feel at the end of it; are you experiencing any discomfort in your stomach? Rate it out of ten, and do the same with your mood. If you're certain gluten is making a difference to how you're feeling (in a negative way) then start trialling a gluten-free diet. But if you notice no difference, then it's probably not worth it. The following foods are gluten-free: Meats and fish. All meats and fish, except battered or coated meats. Eggs. All types of eggs are naturally gluten-free. Dairy. Plain dairy products, such as plain milk, plain yogurt and cheeses. However, flavoured dairy products may have added ingredients that contain gluten, so you will need to read the food labels. Fruits and vegetables. All fruits and vegetables are naturally free of gluten. Grains. Quinoa, rice, buckwheat, tapioca, sorghum, corn, millet, amaranth, arrowroot, teff and oats (if labeled gluten-free). Starches and flours. Potatoes, potato flour, corn, corn flour, chickpea flour, soy flour, almond meal/flour, coconut flour and tapioca flour. Nuts and seeds. All nuts and seeds. Spreads and oils. All vegetable oils and butter. Herbs and spices. All herbs and spices. Beverages. Most beverages, except for beer (unless labelled as gluten-free). Always be sure to consult your doctor though before making any snap and/or long term decisions. The bottom line is that if you're suffering from Celiac disease, then you obviously need a gluten-free diet. And if you find you're sensitive to gluten, then be sure to follow a gluten-free diet.
